Building big, beach-ready muscles is only half the battle. If you really want to show off those muscles, you're going to have to sweat. Smart cardio will help you lean down, but why torture yourself on the stair stepper when you can go free-range? That's what Muscle Beach Nutrition athlete Ike Catcher does using this beach bodyweight workout. This workout is simple yet effective. You'll trade in the cardio machines for sprints, kicks, and crunches. Since you'll be doing high-intensity bodyweight exercises, you'll strengthen your muscles and sharpen your cuts while you're burning fat. "This is not a muscle-building exercise, this is more of an aerobic exercise," Catcher explains. "The goal of this workout is to lose fat and to limber up." Catcher is a lucky man—he has a sandy beach outfitted with a full gym at his disposal. But not all of us are this fortunate. If you're landlocked but have access to a heavy bag, do the kicking and crunching in the gym and go outside for everything else. If you have a beach but not a bag, grab a friend and some strike pads to make it a partner workout. Pairing up can make timing easier, too. Mix this workout in with your lifting days to stay lean and lithe. "I would recommend doing this workout two or three times a week," Catcher says. "It's gonna get you definitely stronger, more explosive, more healthy, and more fit than before." To focus and prepare yourself to work at your maximum potential, take a high-quality pre-workout like Pre-Train 30-60 minutes before you warm up. | Ike Cather's Bodyweight Beach Workout | 1. Warm-Up a. Bodyweight Lunge: 3 sets, 30 reps per leg b. High Knee Jog: 3 sets, 20 m c. Skip: 3 sets, 20 m (back and forth) d. Butt Kicks: 3 sets, 20 m (back and forth) e. Broad Jump: 3 sets, 20 m (back and forth) f. Pushups: 3 sets, to failure 2. Sprint: 5 sets, 50 m (run one direction, walk back) 3. Front Kick: 1 set, 3-5 mins 4. Side Kick: 1 set, 3-5 mins 5. Spin Kick: 1 set, 3-5mins 6. Freestyle Kick: 1 set, 3-5 mins 7 Crunches: 3 sets, 20-30 reps Warm-Up If you've ever run track or cross-country, most of these warm-up drills will be familiar. Lunges, high knees, skips, and butt kicks are dynamic exercises that open up your range of motion, transport blood to your muscles, and prime your body for the explosive movements to come. Broad jumps build power, and push-ups wake up your upper body. Sprint Follow Catcher's lead and take advantage of the soft sand to practice running barefoot (wet sand is best for this). Going barefoot works the stabilizer muscles of the feet and ankles, and can help build up your calves. When you sprint, really go balls out. Catcher runs these at 90-100 percent of maximum effort. This kind of interval training does a lot of work in a very small amount of time. It may not seem like much volume, but you'll feel it afterward. Kicks This series of four kick variations delivers quality cardio while building agility, quickness, and coordination. By working in different movement patterns, you'll hit your legs from varying angles perfect for developing a balanced physique and functional strength. If you're new to boxing, you could even do air kicks for this part of the workout, without the heavy bag. But don't let his nickname confuse you—this isn't CrossFit we'll be doing here. Instead, you're about to challenge yourself with a combination of beginner calisthenics and weighted isolation moves. See, you can't just start doing muscle-ups and acrobatics like Hawkins without nailing down the basics first. Bodyweight moves like pull-ups, leg lifts, and dips will be the first steps in getting you there. If you haven't quite mastered these, you can still tackle them with simple modifications. The road to Hawkins' level of training requires getting out of your comfort zone! At the end of the workout, Hawkins throws in some remarkable power-ups, hoisting himself up and into a handstand position on the pull-up bars. "I know I make it look easy, but that's only because I've been practicing for such a long time," he says. In other words, consistency and effort with workouts like this one is key. As much as we'd all love to pump some iron at this historical landmark of bodybuilding, all you'll need is a gym with the right equipment—and a mindset to push yourself with the more difficult bodyweight portions of the workout. Don't let Hawkins' quickness and fluidity intimidate you. He assures us that it doesn't have to be rushed or done perfectly; just do the work. "As long as you follow through, you're going to get a result," he explains. Maybe once you're as jacked and talented as Hawkins, you'll be high-fiving and taking photos with fans before you train, too. | Andrew Hawkins Full-Body Workout | 1. Pullups: 4-5 sets, 12-15 reps 2. Knee/Hip Raies On Parallel Bars: 4-5 sets, 12-15 reps 3. Dips: 4-5 sets, 12-15 reps 4. Standing Rope Crunch: 4-5 sets, 12-15 reps 5. Leg Extensions: 4-5 sets, 12-15 reps 6. Lying Leg Curls: 4-5 sets, 12-15 reps 7. Machine Bench Press: 4-5 sets, 12-15 reps 8. Machine Low Row: 4-5 sets, 12-15 reps 9. Barbell Curl: 4-5 sets, 12-15 reps 10. Triceps Pushdown: 4-5 sets, 12-15 reps | Pull-Up | Your grip on pull-ups can be underhand or overhand, wide or narrow. Regardless, your tempo should be moderate; neither too fast or too slow. Go straight up and down: Imagine you're trying to pull your elbows into your back pockets. Minimize any swinging or extra movement by keeping your abs tight and staying under control. As Hawkins notes, pull-ups are going to help you with overall calisthenics and grip strength. | Leg Lift | Leg lifts are best performed on an apparatus called the Roman chair. Keep your shoulders back, not rolled inward toward your chest. Engage your core and lift your legs up and out in front of you, as if you are pulling them solely with your lower abs. Your legs should remain straight as you bring them up to where your feet are even with your hips. This can be challenging, so a modified option would be with your knees bent and tucked into your chest. Either way, keep your lower back neutral the entire time. | Triceps Dip | This is another tough movement, but done correctly, it will leave your triceps sore for days! Begin with your hands gripping both sides of a dip bar, your arms straight, and your knees bent. Bend your elbows and keep them tucked as you descend. Once your elbows reach 90 degrees, use the strength of your triceps to push yourself back to the starting position. Another print magazine bites the dust. AMI has announced that the April 2018 issue of FLEX magazine will be the final one and it is "merging" with Muscle & Fitness, which is also published by AMI. M&F has morphed from a bodybuilding title years back to a mainstream fitness one that has more of a celebrity element to it; hardcore bodybuilding was not on the docket. So it remains to be seen just how this will work. Bodybuilding magazines have been shrinking in size and titles the past few years, so this only comes as a surprise because media giant AMI is one that can absorb a potential loss. This announcement shows that FLEX - which began as a spinoff of M&F in 1983 - has been a tough sell for ads and newsstand sales alike. http://www.musclesportmag.com
